Yes, you can take whey before bed, but it is not the best studied protein for the night: casein is. Evening whey is still useful for topping up a day that fell short on protein.

The bedtime shake splits lifters down the middle: some swear it feeds the muscles through the night, others that it just puts fat on. The research on protein before sleep is actually quite specific, and it is mostly about casein. Here is what it says, and what that means for your tub of whey.

🔬 Our method

We ran no trial of our own. We read a systematic review and a narrative review on protein before sleep, the 12-week trial from Maastricht University, the ISSN position stand on protein and a study comparing how fast whey and casein act. The ratings in the table follow from that body of work.

🔬 What the studies say about protein before bed

A systematic review published in 2021 pooled nine studies. Its conclusion: 20 to 40 g of casein taken about 30 minutes before sleep raises protein synthesis overnight, and can improve muscle and strength gains over 10 to 12 weeks of resistance training in young men. In older adults the data is still too thin to conclude, and the authors call for caution.

The most cited trial comes from Maastricht: 44 young men went through 12 weeks of resistance training, half of them taking a supplement of 27.5 g of protein every evening before bed, the other half a placebo. The protein group gained more strength and more muscle size (Snijders et al., 2015).

A 2019 review adds two reassuring points: protein taken before sleep is properly digested and absorbed during the night, and it neither blunts your appetite at breakfast nor changes your resting energy expenditure. As the 2021 review points out, in several trials the protein group was also eating more protein in total, which muddies the interpretation.

⚖️ Whey or casein before bed?

Whey is a fast protein. At an equal dose of essential amino acids, it stimulates muscle protein synthesis more than casein over the hours that follow (Tang et al., 2009). That is an asset after a session, less so for covering a long night without food.

That is why the ISSN position stand on protein names 30 to 40 g of casein before bed, which raises protein synthesis and resting metabolic rate overnight without holding back fat use. In short: casein wins for the bedtime dose, whey wins on versatility. If all you have is a tub of whey, there is no need to buy another one: take it in the evening when your day is short on protein, or swap the shake for a food, such as 0% fat fromage blanc, the French quark-style soft cheese (7.95 g of protein per 100 g according to the ANSES Ciqual food composition table (in French)).

🌙 When evening whey does make sense

  • You train in the evening: a shake after the session, even a late one, is the right move; that is where whey is at its most useful.
  • Your day was short on protein: the evening is as good a slot as any to close the gap with your target.
  • You are bulking: a shake made with milk before bed adds protein and calories with no effort.
  • You are cutting: go for a casein instead, or a low-calorie protein food such as 0% fat fromage blanc, and count those calories in your day.

😴 Does whey keep you awake or make you gain fat overnight?

Whey is not a stimulant: unlike coffee or most pre-workouts, it contains no caffeine, unless the label says otherwise. Just check the ingredient list on your tub. What can bother you is a shake that is too big right as you lie down, which sits heavily on the stomach.

The idea that evening protein “gets stored as fat” does not hold up against the data: the 2019 review found no effect on resting energy expenditure, and the ISSN states that bedtime casein does not hold back fat use.   • Dose: 20 to 40 g of protein, the range used in the bedtime studies.
  • Timing: about 30 minutes before you sleep, as in the trials.
  • Liquid: water if you digest lactose poorly, milk if you want more calories; see what to mix whey protein with.
  • Bloated when you wake up: take it earlier, cut the dose, or switch to an isolate, which is lower in lactose.

✅ Our verdict: whey at bedtime, yes, but not on principle

For us, whey before bed is a good catch-up tool rather than a strategy in its own right. If you train in the evening, or if your dinner is low on protein, take it without hesitating. If what you specifically want is to optimise the night, casein is the better supported protein.
